In Instagram: Settings → Accounts Center → Your information and permissions → Download your information.
Choose Some of your information, tick Messages, then Download to device.
Set your date range, Format: JSON and Media quality: Low to keep the file small.
When the email arrives, download the ZIP and drop it into DM Catch-up. No unzipping needed.
